What creatine actually does

Creatine is a compound your body already makes and that you get from meat and fish. It is stored in muscle as phosphocreatine, where it serves as a rapid energy buffer.

During short, intense efforts — a heavy set, a sprint, a jump — your muscles use ATP faster than they can regenerate it. Phosphocreatine donates a phosphate group to rapidly rebuild ATP. More phosphocreatine stored means slightly more work before that system runs out.

What that translates to in practice: perhaps one or two extra repetitions on a heavy set, a little less drop-off across sets, and marginally faster recovery between efforts. Over months of training, those small differences compound into meaningfully more total training volume, which is what drives adaptation.

Creatine does not: build muscle by itself, burn fat, act on hormones, or produce immediate strength. It improves the quality of the training you do. If you are not training, it has very little to offer.

Why it may matter more for women: research has observed that women tend to have somewhat lower baseline creatine stores than men, largely because of typically lower dietary intake from meat. A note on the newer claims. Creatine's cognitive and bone-health research is genuinely interesting and genuinely early. Treat headlines in those areas as a bonus to a supplement you would take for training anyway, not as an established outcome.

Bloating and "getting bulky," addressed directly

The bloating claim. Creatine is osmotically active and draws water into muscle cells — intracellular water, inside the muscle. It does not cause subcutaneous water retention, the kind that produces a puffy appearance. The bloating reputation comes primarily from aggressive 20-gram-per-day loading protocols, where a large dose all at once causes GI discomfort in some people.

How to avoid it entirely: skip loading, take 3 to 5 g daily, split the dose if you are sensitive, take it with food, and drink normally. Most people notice nothing at all.

The bulk claim. Muscle growth requires a progressive training stimulus, sufficient protein, and time. Creatine supports the training; it does not create mass. The one to three pounds that may show up on the scale in the first weeks is water inside muscle tissue — it is associated with the muscle being better hydrated and better fueled, not with fat or with sudden size.

Where the myth came from: creatine was marketed for decades almost exclusively to male bodybuilders. The association with bulk is a marketing artifact, not a physiological one.

Dosing, in practice

The simple protocol (recommended): 3 to 5 g of creatine monohydrate daily, every day, indefinitely. Muscle stores saturate in roughly three to four weeks. No cycling is needed and none is supported by the research.

The loading protocol (optional): 20 g per day split into four 5 g doses for five to seven days, then 3 to 5 g daily. This reaches saturation in about a week rather than a month. The end state is identical; loading only changes how fast you get there. Loading is also where GI complaints come from, so most people should skip it.

Practical details:

  • Take it with fluid, at least 8 to 12 oz. Warm water dissolves it better than cold.
  • Rest days count. You are maintaining saturation, not fueling a session.
  • Mixing with juice or a carbohydrate source may slightly aid uptake. Not important enough to complicate the habit.
  • Undissolved grit at the bottom means you drank less than the label dose. Micronized creatine mixes better, or stir and drink promptly.
  • Missing a day is fine. Stores deplete slowly. Just resume.
